First 12 Weeks

What To Expect In The First 12 Weeks

Welcome to the first 12 weeks of this program. This is creating the best results
I've
ever seen. In the first 12 weeks there's three workouts per week. There's an
optional
Saturday workout to do abs, neck and forearms.
Monday - Chest & Arms | Light Shoulders
Wednesday - Legs & Traps
Friday - Shoulders & Back | Light Chest & Arms
Saturday - Core, Neck, Forearms (optional)
The beauty of this routine is that the key muscle groups are getting hit twice per
week.
Once heavy and intense & once light or indirectly.
To maximize muscle growth, hitting a muscle group 2x per week works best. This is
what we will be doing for our key muscle groups - shoulders, arms & chest. The back
and legs respond perfectly to one intense workout per week. This will help maximize
proportion. Hitting a muscle group twice per week super intensely and heavy will
usually lead to burn out. The heavy/ light method is perfect for year round
progress.
I've designed this program to crush it for you. Every single exercise in this
program
has three options. If you hit a plateau, you will switch to the next exercise next
week.
What I love about this style is that it is automatically customized to your body
and
genetics. If you're progressing for weeks on incline press, no need to change the
exercise. If you need to rotate exercises on your shoulder presses, that's exactly
what
we will do.
Remember these workouts aren't designed to be the hardest workouts of your life.
The workouts are designed to create change and make you stronger each week. This
is what allows you to transform. We will be doing this with the perfect amount of
volume.
You can follow this routine on the cutting nutrition protocol, recomp or lean bulk!
The
routine is designed to build strength and proportion. The nutrition protocol will
support fat loss or increases in size.

Rest-pause training in this program is utilized in exercises such as face pulls and lateral raises. The technique involves performing a set to near failure, resting briefly, and then continuing for additional repetitions. This approach helps in targeting muscle endurance and hypertrophy by allowing individuals to push past initial muscle fatigue and achieve a higher volume of work within the same exercise session. It maximizes muscle fiber recruitment and metabolic stress, contributing to muscle growth and endurance improvements .

For shoulder development, the program includes Standing Press and DB Shoulder Press, among others. Strategies to prevent plateau include alternating between exercises and employing different training techniques like Reverse Pyramid Training. By changing exercises when a plateau is reached, it keeps the training stimulus varied and muscles challenged. This approach ensures that shoulder muscles continually adapt and grow without hitting plateaus from repetitive training .

The optional Saturday workout focuses on core, neck, and forearm exercises. It complements the weekly routine by targeting muscle groups that are less emphasized during the main workouts. This extra session aids in achieving muscular balance and overall symmetry by ensuring that smaller and often neglected muscle groups, like those in the core and forearms, are also developed. The inclusion of an optional lighter workout aids in recovery from more intense sessions earlier in the week .

The rationale behind providing three exercise options for each muscle group is to accommodate individual differences in body response and prevent plateauing. If an individual progresses well with a certain exercise, they can continue with it until growth stalls. When a plateau is reached, the program allows switching to the next exercise option. This approach enhances customization, enabling adaptation to genetic differences and ensuring continuous improvement without unnecessary early changes in exercises .

The 12-week workout program incorporates a customizable nutrition protocol that can support various fitness goals, such as cutting, recomp, or lean bulking. Nutritional guidance is tailored to facilitate fat loss or muscle gain, based on the individual’s objectives. By aligning nutritional strategies with exercise intensity and volume, the program enhances recovery and muscle synthesis while managing caloric intake and macronutrient distribution to match specific body composition goals .

The program suggests hitting key muscle groups twice per week because it has been found to maximize muscle growth. Hitting a muscle group twice super intensely each week can lead to burnout, so the proposed method is to use a heavy/light strategy. This involves one intense workout and one light or indirect session per week for each key muscle group. This method allows for effective recovery and growth while preventing overtraining and burnout .

The heavy/light training method used in this program provides a balance between strength building and recovery, unlike traditional singular intensity methods, which may either focus solely on hypertrophy or only on strength. By implementing a dual approach, heavy sessions promote muscle strength, while light sessions ensure recovery and reduce fatigue build-up. Traditional methods often risk overtraining if solely heavy, or inadequate strength gains if too light. The inclusion of both allows for sustained progress and reduces the risk of burnout, making it a more sustainable approach year-round .

The program is designed to build both strength and proportion by varying the focus on different muscle groups throughout the week and integrating different training methods. Heavy/intense workouts focus on muscle and strength building, while light workouts provide balance and emphasize proportional development. The incorporation of both heavy and light training sessions, along with a variety of exercises, helps maintain overall body proportion while also enabling targeted strength gains .

Reverse Pyramid Training (RPT) allows lifters to perform their heaviest lifts immediately after warming up when they are most fresh. This maximizes strength output and muscle recruitment during the heaviest sets, leading to greater strength and muscle gains over time. As fatigue builds, the weight decreases, which suits the reduced energy levels and increases total work capacity. This method is efficient for gaining strength without overexerting at the latter part of the workout .

The workout program ensures continuous progress over the 12-week period by incorporating varying workout intensities and exercise variations through options. This prevents overtraining and keeps the muscles responsive. By adjusting from a heavy session to a lighter one each week, and having multiple exercises to switch once a plateau is hit, the program is adaptable to the individual’s progress and needs. By utilizing techniques like RPT and rest-pause, it maintains a balance of hypertrophy and strength, which supports long-term gains .
