Research-Based Full Body Routine for Advanced Lifters


Target Audience: 3+ Years Training Experience Primary Goal: Maximizing Genetic Potential &
Specialization

PAGE 1: ADVANCED THEORY (HIGH


FREQUENCY)
The Volume-Frequency Paradox
For an advanced lifter, the volume required to disrupt homeostasis is massive. However,
performing 20 sets of chest in a single "International Chest Monday" workout yields diminishing
returns. Research shows that "junk volume" (sets performed when already fatigued) provides
little stimulus but high fatigue.

High Frequency Training (HFT)


The solution is to distribute that massive volume across the week. You will train Full Body 5
Days Per Week.

●​ Daily Volume: Low (e.g., only 3 sets of squats per day).


●​ Weekly Volume: High (e.g., 15 sets of squats per week).
●​ Benefit: Every set is performed with "fresh" muscles, allowing for higher mechanical
tension and better technique than doing them all on one day.

PAGE 2: RECOVERY & NUTRITION


PROTOCOLS
At the advanced level, training is easy. Recovery is the bottleneck.

The 4 R's of Recovery


1.​ Rehydrate: Weigh yourself before and after training. Drink 150% of the lost fluid weight
(e.g., lost 1lb? Drink 24oz water).
2.​ Refuel (Glycogen): Post-workout carb sensitivity is highest. Consume 0.5g of carbs
per lb of bodyweight within 2 hours post-training to replenish muscle glycogen.
○​ Sources: Rice, Potatoes, Fruit, Dextrose powder.
3.​ Repair (Protein Synthesis): Muscle Protein Synthesis (MPS) spikes every 3–4 hours.
○​ Protocol: 30–40g of protein every 4 hours. Ensure rich Leucine content (2.5g+).
4.​ Rest (Sleep Architecture):
○​ Deep Sleep (Stage 3): When Growth Hormone is released.
○​ REM Sleep: When motor patterns (technique) are cemented in the brain.
○​ Tip: No caffeine 8 hours before bed; cool room to 65°F (18°C).

PAGE 3: THE 5-DAY WAVE ROUTINE


This program uses "Undulating Intensity" on a daily basis.

MONDAY: Heavy Lower / Light Upper


●​ Squat: 4 sets x 4 reps (85% 1RM)
●​ Pull-ups: 5 sets x AMRAP (As many reps as possible)
●​ Dumbbell Bench: 3 sets x 12 reps (Light pump work, focus on stretch)
●​ Calf Raise: 4 sets x 15 reps

TUESDAY: Heavy Push / Light Pull


●​ Bench Press: 5 sets x 3 reps (90% 1RM)
●​ Barbell Rows: 4 sets x 10 reps
●​ Walking Lunges: 3 sets x 12 steps/side

WEDNESDAY: Accessory / Weak Point Training


This day is for isolation and small muscle groups.

●​ Lateral Raises: 4 sets x 20 reps


●​ Bicep Curls: 4 sets x 12 reps
●​ Tricep Pushdowns: 4 sets x 12 reps
●​ Abs (Hanging Leg Raise): 4 sets x 15 reps

THURSDAY: Heavy Pull / Moderate Legs


●​ Deadlift: 3 sets x 3 reps (85% 1RM)
●​ Leg Press: 4 sets x 10 reps
●​ Overhead Press: 4 sets x 8 reps

FRIDAY: Hypertrophy Full Body (The "Fun" Day)


●​ Front Squat: 3 sets x 10 reps
●​ Incline Bench: 3 sets x 10 reps
●​ Chin-ups: 3 sets x 10 reps
●​ Dips: 3 sets x Failure

PAGE 4: ADVANCED INTENSITY


TECHNIQUES
Use these tools sparingly to break through plateaus. Do not use every session.

1. Myo-Reps (Rest-Pause)

Best for isolation movements (Curls, Lateral Raises).

●​ The Activation Set: Perform 1 set to near failure (15-20 reps).


●​ The Rest: Rerack and take 5 deep breaths (approx 10-15 seconds).
●​ The Mini-Sets: Perform 3-5 reps. Rerack. 5 breaths. 3-5 reps. Rerack.
●​ Stop: When you can no longer hit 3 reps.

2. Cluster Sets

Best for compound lifts (Squat, Bench) to increase volume with heavy weights.

●​ Instead of doing 3 sets of 6 reps, do 3 Clusters.


●​ Cluster Structure: Perform 2 reps. Rack bar. Rest 20 seconds. Perform 2 reps. Rack
bar. Rest 20 seconds. Perform 2 reps.
●​ Result: You did 6 reps, but with a weight you could normally only lift for 3 or 4 reps.

3. Deload Weeks

Mandatory every 5th or 6th week.

●​ Reduce volume by 50% (do 2 sets instead of 4).


●​ Reduce intensity by 10% (lighter weights).
●​ This allows accumulated fatigue to dissipate, often resulting in a "Super-compensation"
effect where you come back stronger.
