Beginner Running Program (4 Weeks)

Preparation
- Wear comfortable running shoes with good cushioning.
- Choose light, breathable clothes suitable for the weather.
- Eat a light snack 1–2 hours before running (e.g., banana, yogurt, or a slice of toast).
- Drink water before starting, but don’t overdo it.

Warm-up
Always start with 5 minutes of brisk walking or light dynamic stretching (leg swings, arm circles).

Week Routine

Week 1 5 min brisk walk → 1 min run + 2 min walk × 6 → 5 min cooldown
Week 2 5 min brisk walk → 2 min run + 2 min walk × 6 → 5 min cooldown
Week 3 5 min brisk walk → 3 min run + 2 min walk × 5 → 5 min cooldown
Week 4 5 min brisk walk → 4 min run + 1 min walk × 5 → 5 min cooldown

Cool-down
- Walk slowly for 5 minutes after finishing.
- Stretch your calves, hamstrings, and quads for 5–10 minutes.

Nutrition & Recovery


- After running, drink water to rehydrate.
- Have a light protein-rich snack within 30–60 minutes (e.g., boiled eggs, Greek yogurt, chicken
sandwich).
- Aim for 7–8 hours of sleep to help recovery.

Extra Tips
