Dumbbell-Only Shoulder Workout Routine

■ Warm-Up
- 5–7 minutes light cardio (jump rope, brisk walk, etc.)
- Shoulder mobility drills (arm circles, band pull-aparts, dislocations)
- 1–2 light sets of dumbbell presses before heavy work

■■ Workout Structure
Perform **straight sets**: finish all sets of one exercise before moving to the next. Rest 60–90
seconds between sets.

1. Dumbbell Shoulder Press (Overhead Press)


3–4 sets × 6–10 reps
Targets front + middle delts. Keep elbows slightly in front, not flared.

2. Dumbbell Lateral Raise


3 sets × 10–15 reps
Strict form, raise to just above shoulder height.

3. Dumbbell Rear Fly (Reverse Fly)


3 sets × 12–15 reps
Squeeze shoulder blades, don’t shrug.

4. Arnold Press
3 sets × 8–12 reps
Rotate palms as you press overhead, works all three delt heads.

■ Optional (Variation)
- Front Raise – 2–3 sets × 12–15 reps (extra front delt if lagging)
- Shrugs – 2–3 sets × 12–15 reps (for traps)

■ Training Notes
- Progressive overload: increase weight/reps over time.
- Frequency: 2× per week is ideal for growth.
- Balance: Rear delts often lag → give them equal or more volume.
- Deload: Every 6–8 weeks, reduce weight/volume ~30% for recovery.
- Protect joints: Avoid upright rows if they cause discomfort.
