Workout Plan Overview

Frequency: 6 days per week (1 rest day)

Focus: Muscle building, strength, speed, and calisthenics

Equipment: 2.5 kg dumbbells, hand gripper, and bodyweight

Protein Intake: ~1.6–2.2 grams of protein per kilogram of body weight (explained
below)

Day 1: Upper Body (Chest, Shoulders, Triceps)

Day 2: Lower Body (Legs, Glutes, Core)

Day 3: Calisthenics + Speed Training

Day 4: Upper Body (Back, Biceps, Forearms)

Day 5: Lower Body (Legs, Glutes, Core)

Day 6: Full Body + Functional Strength

Day 7: Rest or Active Recovery (light stretching, walking, or yoga)

Day 1: Upper Body (Chest, Shoulders, Triceps)


Push-Ups – 3 sets of 10–15 reps

Dumbbell Bench Press (floor press) – 3 sets of 12–15 reps

Pike Push-Ups (for shoulders) – 3 sets of 8–12 reps

Dumbbell Shoulder Press – 3 sets of 12–15 reps

Tricep Dips (using a chair) – 3 sets of 8–12 reps

Plank to Push-Up – 3 sets of 10–12 reps

Day 2: Lower Body (Legs, Glutes, Core)
