Here’s an adjusted 6-week Basic Military Training (BMT) Prep
Program designed for someone who hasn’t joined the military yet but wants
to get fit and ready for recruitment.
BMT Preparation Program (Civilian Level)
Goal: Build endurance, strength, speed, discipline, and mental toughness for
military entry tests and training.
WEEKLY STRUCTURE
Monday to Saturday: Active training
Sunday: Rest or light recovery (walking, stretching)
Daily Format
Warm-Up (10 mins): Jog in place, jumping jacks, arm circles, lunges
Main Workout (30–40 mins)
Cool-Down & Stretch (10 mins)
WEEKS 1–2: Conditioning Foundation
Focus: Build basic strength and cardio endurance.
Monday/Thursday – Strength Training
Push-ups – 3 x 10–15
Bodyweight squats – 3 x 20
Plank – 3 x 30 sec
Lunges – 2 x 10 per leg
Dips (bench or rock) – 3 x 10
Tuesday/Friday – Cardio & Core
Jog or brisk walk – 2 km
Crunches – 3 x 20
Leg raises – 3 x 15
Mountain climbers – 3 x 20
Wednesday/Saturday – Agility & Movement
High knees – 3 x 30 sec
Shuttle runs (10–20m) – 5 sets
Burpees – 3 x 10
Step-ups on a bench/rock – 3 x 15
WEEKS 3–4: Strength + Speed Focus
Goal: Improve power and running distance.
Push-ups – 4 x 20
Run – 3–5 km (start slow, build speed)
Add squat jumps and incline push-ups
Sprint intervals – 5 x 100m with 30-sec rest
Core – Plank (1 min), sit-ups (4 x 25), flutter kicks (3 x 20)
WEEKS 5–6: Recruitment Readiness
Goal: Mimic real military demands.
Full Body Circuits (3 Rounds):
20 push-ups
30 sit-ups
20 squats
15 burpees
10 dips
200m sprint
Endurance Ruck March: Walk 5–10 km with a backpack (5–10 kg)
Timed run: 5 km – try to finish under 30 mins
Mock fitness test once a week (Push-ups, sit-ups, 2.4 km run timed 10 mins)
Extra Tips
Wake up early daily—discipline is key.
Eat nutritious meals with protein, carbs, and greens.
Drink lots of water.
Track your progress (reps, run times, etc.).
Don’t skip rest days—your body needs recovery.
