Endurance Program

Welcome to the 8-12 Week Endurance Program! This guide is designed to help you improve your

cardiovascular fitness,

stamina, and overall endurance through structured running or cycling sessions, along with specific

strength exercises to

support your endurance goals.

Program Goals:

- Build cardiovascular endurance and stamina

- Improve muscular endurance and overall fitness

- Enhance mental toughness for long-duration activities

Each week includes running or cycling intervals, long-distance sessions, and cross-training

exercises to build strength and

support your endurance. Make sure to track your distances, times, and improvements as you

progress through the program.

Weekly Workout Plan - Overview

Week 1-4 (Introductory Phase)

Day 1: Running - 20-30 mins easy pace

Day 2: Strength Training - Bodyweight exercises (lunges, squats, push-ups, planks)

Day 3: Interval Running - 10x 1-minute fast intervals with 1-minute recovery

Day 4: Rest or Active Recovery (light walking or cycling)

Day 5: Long Run - 40-60 mins at a steady pace


Day 6: Cross-training (cycling, swimming, or brisk walking)

Day 7: Rest

Each workout will gradually increase in intensity and duration. Focus on maintaining a steady pace

during your long runs or

cycling sessions and challenge yourself during intervals.

Exercise Descriptions & Techniques

1. Easy Run: Maintain a comfortable pace where you can hold a conversation without getting too

winded. Focus on building

endurance without pushing too hard.

2. Long Run: Gradually increase your distance each week. Keep your pace steady and consistent.

3. Interval Running: Sprint for 1 minute at maximum effort, followed by 1 minute of light jogging or

walking for recovery.

Repeat 10 times.

4. Bodyweight Exercises: Incorporate lunges, squats, push-ups, and planks to improve leg strength

and core stability, which

will benefit your endurance.

Progress Tracking Sheets

Use these tracking sheets to log your running or cycling times, distances, and any notes regarding

effort levels. Track

your long runs, intervals, and strength workouts to monitor progress over the weeks.
