Reset
PHASE 1: MANDATORY DYNAMIC WARM-UP (15 MINS BEFORE SPRINT SESSIONS)
1. Build-up Jog: 2 × 50m light build-up strides.
2. Dynamic Mobility: Leg swings (front/back & side/side) × 10/side, Hip circles × 10.
3. Sprint Drills (20m each): A-Skips (2 sets - elastic bounce, tall knee drive) | B-Skips (2 sets - leg extension, active foot clawing) |
Straight-Leg Bounds (2 sets - rigid ankles, pulling ground backward).
MONDAY: ACCELERATION & DRIVE TUESDAY: MOBILITY & CORE
1. Wall Drill Triple Switches 1. Hip 90/90 Switches
Lean at 45°. Perform 3 rapid leg switches (1-2-3) & hold 2 sets × 10 reps (improves internal/external hip rotation).
posture.
Volume: 4 sets × 3 reps/side (1 min rest) 2. Ankle Dorsiflexion Wall Touches
2 sets × 12 reps/leg (builds stiff ankles for fast rebound).
2. Standing Broad Jump into 15m Sprint
Explode forward into 2-leg jump, land cleanly & immediately 3. Core Stability Circuit
sprint 15m. • Dead Bugs: 3 sets × 12 reps
Volume: 4 reps (2 mins rest) • Shoulder-Tap Plank: 3 sets × 30s (still hips)
• Side Plank + Leg Raise: 3 sets × 20s/side
3. Unresisted 20m Starts (or Band Resisted)
Drive hard at a 45° body angle for 20m. Piston legs into track.
Volume: 5 reps (3 mins rest)
WEDNESDAY: MAX VELOCITY & THURSDAY: STRENGTH & ARM DRIVE
ELASTICITY
1. Bulgarian Split Squats (Bodyweight)
1. Ankle Pogos / Straight-Leg Hops 3 sets × 8 reps/leg (single-leg push power).
Hop off balls of feet with minimal knee bend for rapid bounce.
Volume: 3 sets × 10 bounces (1 min rest)
2. Single-Leg Romanian Deadlifts (RDLs)
3 sets × 10 reps/leg (hamstring & glute stability).
2. Flying 30s (Top-End Velocity)
20m acceleration build-up → 30m zone at 100% max speed
3. Seated Sprint Arm Swings
→ coast down. Stay tall & relaxed. 3 sets × 20 seconds max effort (pocket-to-socket elbow drive).
Volume: 4 reps (4 to 5 mins full rest)
4. Explosive Push-Ups & Calf Raises
3. Single-Leg Bounds • Push-Ups: 3 × 8–10 reps | Calf Raises: 3 × 15 reps (3s top
hold)
Bound forward landing repeatedly on same leg (Right-Right,
then Left-Left).
Volume: 3 sets × 15m (2 mins rest)
FRIDAY: SPEED ENDURANCE WEEKEND: ACTIVE & FULL RECOVERY
1. 120m Speed Endurance Runs Saturday: Light Active Recovery
Sprint 120m at 95–100% effort. Focus on tall mechanics and • 15–20 mins light walk
relaxed arms in final 30m. • Dynamic stretching for hamstrings, calves, and hip flexors
Volume: 3 to 4 reps maximum • Light leg massage / self-myofascial release
Rest: 8 to 10 minutes full rest between every rep
Sunday: Total Rest
2. Nordic Hamstring Curls ZERO training. Complete central nervous system reset to
Anchor ankles under sofa/bed. Kneel and slowly lower torso rebuild fast-twitch muscle fibers for Monday.
forward. Protects hamstrings.
Volume: 3 sets × 5 slow reps
CRITICAL RULES FOR MAX SPEED TRAINING
• Strict Rest Intervals: Never shorten rep rest times (3–10 mins). Speed training requires a 100% fresh Central Nervous System.
Shortening rest turns speed work into fatigue training.
• Surface Safety: Always inspect dry grass/dirt ground for holes before running. Never sprint flat-out on concrete/asphalt (use hills for
concrete if needed).
• Quality > Fatigue: If your speed drops noticeably during a session, stop the workout. Pushing through severe fatigue trains your
nervous system to run slow.
