NUTRITION & RECOVERY PROTOCOL

Gut Reset & Anti-Bloat Routine

A trigger-focused reset to flatten the bloat — built to protect your energy for jogging
and warehouse shifts, not drain it.

Bloating is almost never “toxins.” It's usually swallowed air (eating fast, fizzy drinks), gas from
fermenting foods, water retention from salt, or a heavy late meal sitting undigested
overnight. So there's nothing to “flush.” What actually works: cut the biggest triggers, hydrate with
electrolytes, eat slower, and reintroduce suspect foods one at a time to find your culprit. Crucially —
you keep carbs and protein throughout, so this deflates your gut without flattening your energy.

1 The 3-Phase Reset

Day 0 (baseline): before you change anything, spend one normal day noting what you eat/drink and when you
feel most bloated. That log is what makes Phase 2 actually work.

2 Your Daily Routine (night-owl timeline)

Anchor to your wake time, not the clock. Times below assume a ~12:00 wake and ~3:00 AM sleep — slide
the whole block earlier or later to match your actual day and shift.

On waking Rehydrate before anything else. 400–500 ml warm water with a squeeze of lemon and
~12:00 a pinch of salt. You've gone ~8 hrs dry — this restarts digestion and beats the “morning
heaviness.”

Meal 1 Soluble fibre + protein, moderate size. Oats + banana + eggs, or wholegrain toast +
WITHIN ~1 HR eggs. Skip the greasy fried start — it sets up bloat for the whole day.

Midday / pre-
shift

Balanced plate. Rice is fine (it's low-gas), plus lean protein and cooked vegetables. This is
your fuel tank for the shift — don't under-eat it.

Warehouse Water bottle + electrolytes; smart snacks. Heavy labour + Malaysian heat = big
shift sweat loss. Plain water alone leaves you flat — add electrolytes. Snack on banana, boiled
ON THE FLOOR eggs, or a handful of nuts. Avoid fizzy drinks and fried food mid-shift (sluggish + bloated).

Jog window Don't run on a full stomach. Leave ~1.5–2 hrs after a big meal to avoid cramps and
bloat. If you need fuel, a banana 30–45 min before is enough.

Dinner Real recovery meal — just not enormous. Protein + carbs + cooked veg to refuel
muscles from work and training. Finish papaya or pineapple if you ate heavy.

Wind-down Hard cutoff on big meals. This one change fixes most morning bloat. Still hungry? Keep

Papaya or pineapple after a heavy plate Don't eat rushed or stressed — it worsens gas

Raise fibre gradually, never in one jump Electrolytes on heavy-sweat shift days

5 When to See a Doctor

T H I S R O U T I N E I S F O R E V E RY D AY B L O AT I N G O N LY

A short elimination-and-reintroduction helps you spot trigger foods, but it can't diagnose an underlying
condition. See a doctor if bloating is persistent for weeks, or comes with ongoing pain, unexplained
weight loss, blood in your stool, vomiting, or a lasting change in bowel habits. Those can point to
things like IBS, lactose or gluten intolerance, or SIBO — all very manageable, but worth a proper diagnosis
rather than guesswork.

This document is general wellness information personalised to your routine, not medical or dietary advice, and doesn't replace a doctor
or registered dietitian. Adjust portions to your appetite and energy, and stop anything that makes you feel worse. Individual tolerance to
specific foods varies — the reintroduction step is how you learn yours.
