Week 2 Upgrade Plan

Week 3: Stability Mode (Starting Work + Staying Grounded)

Context: You're starting a job (likely 8h/day), so this week is about balance.

Main Focus:

- Lock in the basics (hygiene, prayer, food, sleep)

- Stay grounded during change (job = new stress)

- Maintain confidence momentum

1. Daily Routine Example (Adjustable)

Example if work is 9 AM - 5 PM:

- 6:00 AM - Wake, Fajr, shower, simple breakfast

- 7:00 AM - Walk/stretch, light gym (if energy), or Quran

- 8:00 AM - Leave for work

- 5:30 PM - Return, pray Asr, snack

- 6:00 PM - Chill / decompress / nap

- 7:30 PM - Gym (light) OR outdoor walk + Maghrib

- 9:00 PM - Dinner, 'Isha, prep tomorrow

- 10:00 PM - Phone off, wind down

- 10:30 PM - Sleep

You can flip this if your shift is later in the day.

2. Quick Gym Option (2x per week is enough)

Goal: Maintain energy, stay fit, not burn out

Quick Session (30-40 mins):


Week 2 Upgrade Plan

- 5 min warm-up: treadmill or jump rope

- Full Body Circuit (2-3 rounds):

- 10 push-ups or bench press

- 12 goblet squats or leg press

- 10 dumbbell rows or assisted pull-up

- 10 overhead press or machine

- 20 sec plank + 10 crunches

- 5 min stretch

Pick 2 calm days (e.g. Sat + Wed night).

3. Nutrition Survival Kit

Easy Work Fuel:

- Overnight oats / banana + peanut butter wrap

- Chicken/rice boxes, tuna wraps, hummus & bread

- Snack ideas: mixed nuts, fruit, yogurt, protein bars

Stay hydrated: Water > soda/juice during work.

Eat 2 solid meals + 1 good snack minimum.

4. Mental Stability: Anchor Habits

- Fajr: No matter what, start with this.

- Post-work chill: 1 hour of peace (no shame)

- "Don't Spiral" rule: 5 min walk + 2 deep breaths when overwhelmed

- Track one W every night (small win, even if just "I got through today")

Starting work is a big shift. Respect your effort.
