SPINAL DECOMPRESSION & FULL BODY

EXERCISE ROUTINE
Morning • Evening • Before Sleep

Duration Frequency Best Time to Start

15-30 min/session 3x daily Morning: 6-8 AM | Evening: 5-7 PM | Sleep: 9-10 PM

■ MORNING ROUTINE (20 minutes)


Goal: Decompress spine, energize body, improve posture

1. Spinal Decompression - Hanging (2 min)


If pull-up bar available: Hang for 20-30 seconds × 4 sets with 15 sec rest. If no bar: Prone over bed edge with
gentle back extension stretch.

2. Neck Mobility Series (2 min)


Slow neck rotations (10 each way) → Neck tilts to each shoulder (10 each) → Gentle chin tucks (15 reps) →
Neck flexion (slow, controlled, 10 reps)

3. Cat-Cow Stretch (1.5 min)


10 slow reps in plank position. Focus on spinal articulation. 30 seconds rest.

4. Glute Activation - Glute Bridges (2 min)


3 sets × 15 reps. Pause 2 seconds at top. Rest 30 seconds between sets.

5. Hamstring Stretch - Standing or Seated (1.5 min)


Hold each leg 20 seconds × 2 each. Breathe deeply. No bouncing.

6. Quadriceps & Knee Prep - Bodyweight Squats (2 min)


3 sets × 12 reps. Full depth if mobility allows. Pause 1 second at bottom.

7. Ankle & Feet Mobility (1.5 min)


Ankle circles (15 each direction × 2) → Calf raises (15 reps) → Toe flexion/extension (15 reps) → Foot massage
with tennis ball (30 seconds each foot)

8. Child's Pose (1 min)


Hold 30 seconds × 2. Let spine relax completely. Breathe deeply.

■ EVENING ROUTINE (25 minutes)


Goal: Release accumulated tension, improve flexibility, aid recovery
1. Spinal Decompression - Prone Cobra (2 min)
3 sets × 10 reps. Push up gently with hands, let pelvis stay on ground. 30 seconds rest between sets.

2. Neck Release - Neck Stretches (2 min)


Gentle forward fold (hold 30 sec) → Right shoulder stretch (30 sec) → Left shoulder stretch (30 sec) → Gentle
reverse neck stretch using hand (15 sec each side)

3. Thoracic Rotation Stretch (1.5 min)


In quadruped position or lying on side. 10 reps each side, holding each for 2 seconds.

4. Deep Glute Stretch - Pigeon Pose (2.5 min)


Hold each side 60 seconds. This is key for hip tension relief. Breathe deeply.

5. Hamstring Stretch - Forward Fold (2 min)


Hold 90 seconds total. Gentle, no bouncing. Bend knees slightly if needed.

6. Quad Stretch - Reclined or Standing (1.5 min)


Each leg 30 seconds × 2. Keep hips aligned.

7. Calf & Plantar Fascia Release (2 min)


Use foam roller or massage ball on calves (1 min) → Foot sole massage with ball (1 min, each foot 30 seconds)

8. Spinal Twist - Lying Down (2 min)


Each side 60 seconds. Knees to chest, drop to one side. Relax shoulders.

9. Child's Pose with Deep Breathing (1 min)


Hold 60 seconds. Focus on slow belly breathing.
■ BEFORE SLEEP ROUTINE (20 minutes)
Goal: Relax nervous system, prepare spine for sleep, improve sleep quality

1. Gentle Spinal Decompression - Supine (2 min)


Lie flat on back. Small pillow under head. No pillow under knees. Arms at sides. Just relax and breathe. 120
seconds.

2. Neck Release - Gentle Stretches (1.5 min)


In lying position: Gently pull right ear to right shoulder (20 sec) → Left side (20 sec) → Gentle chin tucks (15
reps, slow)

3. Supine Figure 4 - Glute & Hip Stretch (2.5 min)


Each side 75 seconds. Very gentle. This relieves sciatic tension accumulated during the day.

4. Happy Baby Pose (1.5 min)


Lie on back, knees to chest, hold outside of feet. 90 seconds. Sway gently side to side.

5. Supine Hamstring Stretch (1.5 min)


Use strap or towel if needed. Each leg 45 seconds. Gentle traction.

6. Supine Quad Stretch (1 min)


Lying down, pull right foot toward glute for 30 sec → Left for 30 sec. Keep pelvis flat.

7. Ankle Mobility & Foot Prep (1.5 min)


Slow ankle circles (10 each way, both feet) → Toe pointing/flexing (15 reps) → Gentle foot rotation

8. Supine Spinal Twist (2 min)


Each side 60 seconds. Very slow, very gentle. Let gravity do the work.

9. Relaxation Pose - Savasana (4 min)


Lie flat, arms at sides, palms up, feet slightly apart. Eyes closed. Deep belly breathing. Let your entire body relax
into the ground.

■ IMPORTANT NOTES
• Breathing: Always breathe through your nose. Never hold your breath. Slow, deep breathing activates
parasympathetic nervous system.

• Pain vs. Stretch Sensation: You should feel a mild stretch, not sharp pain. Stop if you experience pain.

• Consistency: Results come from daily practice. Even 10 minutes is better than skipping a day.

• Posture During Day: Between sessions, practice frequent position changes. Stand up every 30-45 minutes.

• Hydration: Drink water before and after routines. Dehydration restricts spinal flexibility.

• Sleep Position: Consider using a cervical pillow. Avoid sleeping on stomach (rotates neck).
• Progression: As flexibility improves, increase hold times or repetitions by 10-20% weekly.

■ HGH OPTIMIZATION TIPS


✓ Perform morning routine within 1 hour of waking for metabolic spike.

✓ Keep evening routine intense (glute bridges, squats) - large muscle activation boosts HGH.

✓ Sleep routine followed by 7-8 hours sleep is critical - HGH peaks during deep sleep (first 90 min of sleep
cycle).

✓ Maintain consistent timing. Body adapts to routines and produces hormones predictably.
