SPINAL DECOMPRESSION & FULL BODY

ROUTINE
Complete Morning, Evening, and Pre-Sleep Structural Realignment Guide

1. MORNING ROUTINE

Execution Setup: Lie flat on your back with knees bent at 90 degrees, feet flat on the

slowly lowering down. Do not arch your lower back excessively.

6. Quadriceps & Knee Preparation (Deep Squats)

Execution Setup: Stand with feet shoulder-width apart, toes flared slightly outward.
Initiate the movement by hinging at your hips and bending your knees simultaneously,
keeping your weight centered firmly over your mid-foot. Lower yourself smoothly to full
depth (hips below knees) if mobility permits, pause for 1 second, then drive up.

7. Ankle, Calf, & Plantar Fascia Mobility


PROTOCOL: 15 CIRCLES • 15 CALF RAISES • 30S BALL ROLLING

Execution Setup: Perform slow, comprehensive ankle circles (15 in each direction per
foot). Progress to standing bodyweight calf raises, squeezing the calves tightly at the
peak of contraction (15 reps). Conclude by placing a tennis or massage ball firmly
beneath the arch of your foot, rolling back and forth with deep pressure to release
tension.

8. Lumbar Unloading (Child's Pose)


PROTOCOL: 30S STATIC HOLD • 2 SETS • COMPLETE SPINAL RELAXATION

Execution Setup: Kneel on the floor, touch your big toes together, and sit back deeply
onto your heels. Separate your knees roughly hip-width apart. Hinge forward from the

2. Cervical Decompression Stretches

Execution Setup: Gently let your head drop forward toward your chest (hold 30s).
Slowly bring your head up, then let your right ear drop toward your right shoulder, using

3. Thoracic Spine Rotational Openers

the floor behind your right wrist, angling your shin between 45 and 90 degrees. Slide your

7. Calf & Plantar Fascia Myofascial Release

8. Supine Rotational Spinal Decompression

drop both knees gently over to the right side of your body. Extend your left arm straight

Execution Setup: Lie flat on your back, bring your knees up to your chest, and reach up
to grab the outer edges of both feet with your hands. Open your knees wider than your
torso, and gently pull down with your arms to draw your knees toward the floor beside
your armpits. Keep your ankles stacked directly over your knees.

5. Passive Supine Hamstring Traction
