💪 1-YEAR TRANSFORMATION PLAN (BEGINNER → JACKED)

Equipment: Pull-up bar, skipping rope, floor

Goal: Strength + muscle + conditioning

Frequency: 5 days per week

Time per session: 35–60 minutes

⭐ PHASE BREAKDOWN (VERY IMPORTANT)

• Phase 1 (Weeks 1–8): Foundation + Mobility + Basic Strength


• Phase 2 (Weeks 9–20): Real Strength + Endurance + Fat-loss
• Phase 3 (Weeks 21–36): Muscle-building + Pull-up mastery
• Phase 4 (Weeks 37–52): Hard/Core training + Aesthetics

🔥 PHASE 1 (Weeks 1–8)

Goal: Fix mobility, build core, learn proper movement, get your
first push-up

WORKOUT SCHEDULE (WEEKS 5-8)(Works 6 days a new term -

Day 1 – Push + Core


1) Incline push-ups – 3 × 8–12 (Current-8)
2) Push-ups (3 (1RIR))
3) DB Floor Press – 3 × 12
4) DB Lateral Raises – 3 × 10–15
5) Overhead DB Triceps Extension – 3×12
6) Plank – 3 × 45–75 sec (Current 60 sec)
Day 2 – Legs

Squat – 3 x 12 (10kg Dumbbell Currently) (Slow)


Reverse Lunges – 3×8 each leg (With Slow
Controlled Manner) (7.5kg each hand then use
dropsets if needed) (Currently Using Drop sets)
Hip Thrust – 3 x 10 (7.5kg) (2 -3 sec hold at top)
Lying Dumbbell Hamstring Curl – 4 x15 (10kg)
(Slow Manner)
Dumbbell Calf Raises – (10kg each hand) x 20
reps for 2 sets per variation (Normal, Inward,
outward, Slow Form)
Wall sit – 1 × 45s (one till failure (last))

Day(3) – Mobility, Conditioning


Conditioning
 Skipping – 10 rounds of 1 minute
 Leg Raises – 3 x 10
 3 Plank till 10 second before failure

Mobility Routine (Do Using a Yt Video)

1) Weighted Russian Twists

2) Plank Dumbbell Drag
 3×8–10 each side
Pull Day – 4
 Dead hang – 3×52 sec
 Pull ups: 3 sets (Condition clean form)
 Chin Ups: 3 sets (Condition clean form)

 Bent Over Dumbbell Rows– 3 x 10

 Hammer curls – 3×12 (7.5kg)

🔥🔥 PHASE 2 (Weeks 9–20): REAL STRENGTH

Goal: 10 push-ups, 1 pull-up, better stamina.

Day 1 – Push Strength

 Push-ups – 4×5–10

 Pike push-ups – 3×6

 Dips on chairs – 3×8

 Plank – 3×40 sec


Day 2 – Legs

 Squats – 4×20

 Lunges – 3×12

 Glute bridge – 4×20

 Calves – 4×25

Day 3 – Pull Strength

 Dead hang – 5×20 sec

 Negative pull-ups – 4×5

 Australian rows – 4×12

Day 4 – Skipping + Abs

 Skipping – 15 rounds × 1 min

 Leg raises – 3×12

 Russian twists – 3×20

Day 5 – Mixed Conditioning

 Burpees – 3×10

 Mountain climbers – 3×30

 Push-ups – 2×max reps

Day 6 & 7 – Rest

By end of Week 20 → YOU SHOULD GET YOUR FIRST PULL-UP.

🔥🔥🔥 PHASE 3 (Weeks 21–36): MUSCLE GAIN MODE

Goal: Look better, arms grow, back grows, push-ups & pull-ups improve.

Day 1 – Push (Hypertrophy)

 Push-ups – 5×12–20

 Decline push-ups – 3×8–12

 Dips – 4×10

 Shoulder pike push-ups – 3×8

Day 2 – Pull (Hypertrophy)


 Pull-ups – 4×1–3

 Negative pull-ups – 3×5

 Rows – 4×15

 Dead hang – 3×30 sec

Day 3 – Legs

 Squats – 4×25

 Lunges – 3×15

 Calves – 4×30

Day 4 – Skipping

 Skipping – 20 rounds × 1 minute

 Shadow boxing – 5 minutes

Day 5 – Core

 Plank – 3×1 min

 Hanging knee raises – 3×10

 Bicycle crunches – 3×25

Day 6–7 Rest

By end of Week 36 → 10–15 push-ups + 3–5 pull-ups + visible

Goal: Muscle definition + high reps + athletic conditioning.

Day 1 – High Rep Push Day

 Push-ups – 4×25–35

 Diamond push-ups – 3×12

 Decline push-ups – 3×15

Day 2 – Pull Day

 Pull-ups – 4×5–8

 Australian rows – 3×20


 Static holds on bar – 3×15 sec

Day 3 – Legs + Jump Training

 Squats – 4×30

 Jump squats – 3×12

 Lunges – 4×15

Day 4 – Skipping HIIT

 30 seconds fast + 30 seconds rest × 20 rounds

Day 5 – Aesthetics Day (Arms + Core)

 Close-grip push-ups – 3×15

 Chin-ups (if possible) – 3×5

 Plank – 3×1 min

 Leg raises – 3×15

Day 6–7 Rest

Week 52 → You are STRONG, FIT, WITH MUSCLE DEFINITION.


Expect: 8–12 pull-ups, 40–50 push-ups, six-pack outline, broader
shoulders, better stamina.

DIET (SUPER SIMPLE)

 Eat 100–150g protein/day (eggs, dal, paneer, chicken).

 Drink 2–3L water.

 Eat fruits daily.

 Avoid junk 6 days/week.

Dumbells
🟢 REST / MOBILITY DAYS

❌ No dumbbells
✅ Let the body recover
⚠️IMPORTANT TIPS (PLEASE FOLLOW)

✅ Do NOT train dumbbells to failure daily


→ Leave 2–3 reps in reserve

✅ Use slow, controlled reps


→ Especially with light weights

✅ Protein + sleep matter more than dumbbells

 Aim minimum 1.2–1.5 g protein/kg

 Sleep 7–8 hours

Dumbell Notes
✅ Perfect for:

 Arms

 Chest

 Back

 Core

 Light leg loading

⚠️Too heavy for:

 Lateral raises

 Front raises (unless modified)

🧠 If you can later add:

 2–3 kg plates or lighter dumbbells → your setup becomes
