THE FOUNDATION
4 PILLARS OF DOMINANCE
Every session you train serves one of four purposes. Never let a week go by
without hitting all four. This is what separates an elite operator from
everyone else in the room.
Speed & Power Strength & Size
Sprint intervals, explosive lifts, and Heavy compound lifts — squat,
plyometrics. Train fast to be fast. deadlift, press, row. Progressive
Your nervous system learns what overload builds the armor. Big and
you practice. strong are not opposites.
Unbreakable Core Elite Stamina
No one pushes you over because Long slow runs build your aerobic

THE LAWS
NON-NEGOTIABLE RULES
01 Train your weakness first, every session
If you're a strong runner but weak at upper body, open every session with pull-
ups. You're always freshest at the start. The Navy SEAL guide is explicit: move
out of your comfort zone.
02 Never skip the warm-up
10–15 minutes minimum for hard sessions. Add 4–5 explosive 15–30 second
bursts before intervals or heavy lifting. Cold muscles tear. A torn muscle is weeks
lost.
03 Progressive overload — every single week
Add reps, weight, distance, or reduce rest time. Every week you train the same
way as last week is a wasted week. Track everything in writing.
04 Do not combine upper-body lifting and swimming on the same day
Same for lower body and running. The SEAL guide is clear: same-day overlap
destroys quality. Split them. Your recovery is part of your training.
05 One max-rep test per week
Push-ups, pull-ups, or sit-ups to absolute failure — once per week only. This is
how you benchmark. Never guess your fitness; measure it.
06 Stretch every single day after every cardio session
Stretch while muscle temperature is still elevated. Flexibility is not optional — it is
the injury prevention that keeps you training through all 26 weeks.
07 Eat to perform, not to feel comfortable
High protein (0.8–1g per lb of bodyweight). Enough carbohydrates to fuel the
runs. Enough fats for hormones. Being elite in training means fueling like it.
CARDIO SYSTEM
THREE SPEEDS.
ONE ENGINE.
The SEAL program uses three distinct cardio modes. Each serves a different
physiological purpose. Run all three every week.
LSD — Long Slow Distance
This builds your aerobic base — the foundation everything else sits on. Pace
should feel relaxed. You should be able to speak in short phrases but not
continuously. Focus on duration, not speed. By Week 26, you will run 9+
miles and swim 3,500 yards in a single LSD session.
TALK TEST
If you can't speak at all slow down. If you can speak continuously without
pausing speed up. Short phrases between breaths = correct LSD intensity.
CHI — Continuous High Intensity
15–20 minutes of sustained effort at 90–95% of your maximum pace for that
duration. On a 1–10 effort scale, this is an 8–9. Demanding but not
catastrophic. As fitness improves, build to 2–3 repetitions with active
recovery between them (slow jog, brisk walk — never a full stop).

INT — Interval Training
Quarter-mile run intervals or 100-yard swim intervals, slightly faster than
your recent race pace. Start with 4 intervals. Build to 10. Rest 2–2.5× the time
it took to complete the interval, using active recovery (brisk walk, easy
stroke). Aim for your slowest and fastest interval to be nearly identical —
consistency over speed.
INTERVAL PACE FORMULA
Your 1/4-mile interval target = your recent 1.5-mile run pace per 1/4 mile, minus
4 seconds. Example: If you ran 1.5 miles in 10:30 (1:45/quarter), your interval
target is 1:41/quarter.

The SEAL program builds functional strength. We layer in hypertrophy work
— the sets and rep ranges that build size. Big and strong together. Use a
split: upper body and lower body on alternate days. Move between exercises
quickly to maintain intensity and cardio adaptations.

HYPERTROPHY RULE
For size: 3–4 sets of 8–12 reps, 60–90 seconds rest, controlled negative (lower in
3 seconds). For strength: 4–5 sets of 4–6 reps, 2–3 minutes rest, full effort every
rep. Alternate weeks between hypertrophy and strength focus on the big lifts.
CALISTHENICS
THE BODYWEIGHT
FOUNDATION
Push-ups, sit-ups, and pull-ups are tested at BUD/S and are the backbone of
relative strength — strength per unit of bodyweight. Train them 4–5 times per
week. Slow and controlled during training. One max-rep set per week to
track progress.

CORE — THE IRON PILLAR
NO ONE
MOVES YOU.
A powerful core is not about aesthetics. It is the transfer point between your
upper and lower body. It is what keeps you standing when someone tries to
move you. Train it daily. The SEAL guide specifies activating the transverse
abdominis — cough before a core exercise and feel it fire. That's the muscle
to engage throughout.

THE ANTI-PUSH-OVER PROTOCOL
Add loaded carries twice weekly: Farmer carry (2 heavy dumbbells), Suitcase
carry (single heavy dumbbell, anti-lateral-flexion), and Yoke walks if available.
These build the lateral core stability that makes you physically immovable.

This phase is about building the engine and protecting yourself
from injury. Resist the urge to go hard immediately. The tissues —
tendons, ligaments, cartilage — adapt slower than muscle. Give
them time. Every week adds a little more distance and one more
interval rep.

FLEXIBILITY & RECOVERY
HOW YOU RECOVER
IS HOW YOU GROW.
Stretch every day, always after cardio while tissues are still warm. Hold each
stretch 20–30 seconds. Never bounce. Target: hip flexors, hamstrings,
calves, chest, lats, and thoracic spine. This is non-negotiable — it is injury
prevention, and injury is the only thing that stops you.

Recovery Protocols
Sleep 8–9 hours. This is not optional — growth hormone is released during
deep sleep and this is when muscle is built. Cold water exposure (cold
shower 2 min post-hard session) reduces inflammation. Foam roll the IT
band, quads, and lats weekly. Eat within 45 minutes of training: protein +
carbohydrates.
