30-MINUTE HOME WORKOUT ROUTINE

No Equipment Needed • All Fitness Levels • 3-4 Times Per Week

WARM-UP (5 Minutes)
Proper warm-up increases blood flow, raises body temperature, and reduces injury
risk.

• ✓ Jumping jacks - 30 seconds


• ✓ Arm circles - 30 seconds (15 forward, 15 backward)
• ✓ High knees - 30 seconds
• ✓ Leg swings - 30 seconds each leg (hold wall for balance)
• ✓ Torso twists - 30 seconds
• ✓ Hip circles - 30 seconds each direction
• ✓ Bodyweight squats - 1 minute
• ✓ Light jogging in place - 1 minute

MAIN WORKOUT (20 Minutes)


Perform each exercise for 45 seconds, rest 15 seconds between exercises.
Complete 3 rounds total.

1. Push-ups: Standard form or modified on knees. Keep core tight and body in straight line
from head to heels. Lower chest to floor, push back up. Beginners: wall push-ups or incline
push-ups.
2. Bodyweight Squats: Feet shoulder-width apart, toes slightly out. Lower hips back and down
until thighs parallel to ground. Keep chest up, knees tracking over toes. Drive through heels to
stand.
3. Plank Hold: Forearms on ground, body straight from head to heels. Don't let hips sag or pike
up. Engage core and glutes. Breathe steadily. Modification: plank on knees.
4. Alternating Lunges: Step forward with one leg, lower until both knees at 90 degrees. Front
knee over ankle, back knee hovering above ground. Push back to start. Alternate legs each rep.
5. Mountain Climbers: Start in plank position. Drive one knee toward chest, quickly switch legs
in running motion. Keep hips level and core engaged. Modification: slower tempo stepping.
6. Glute Bridges: Lie on back, knees bent, feet flat on floor hip-width apart. Lift hips up,
squeeze glutes at top. Lower with control. Keep core braced throughout.
7. Burpees: Squat down, hands to floor. Jump or step feet back to plank. Optional push-up.
Jump or step feet back to squat. Jump up with arms overhead. Modification: eliminate jump.

COOL DOWN (5 Minutes)


Stretching improves flexibility and aids recovery. Hold each stretch for 30 seconds,
no bouncing.

• Standing quad stretch - 30 seconds each leg


• Standing hamstring stretch - 30 seconds each leg
• Standing calf stretch - 30 seconds each leg
• Chest doorway stretch - 30 seconds
• Overhead tricep stretch - 30 seconds each arm
• Cross-body shoulder stretch - 30 seconds each arm
• Seated spinal twist - 30 seconds each side
• Child's pose - 1 minute (kneel, sit on heels, reach arms forward)

TIPS FOR SUCCESS


• ✓ Stay hydrated - drink water before, during, and after workout
• ✓ Focus on proper form over speed or reps
• ✓ Listen to your body - rest if you feel sharp pain
• ✓ Breathe consistently - don't hold your breath
• ✓ Progress gradually - increase intensity as you get stronger
• ✓ Rest 1-2 days between workouts for recovery
• ✓ Combine with healthy diet for best results
• ✓ Track your progress to stay motivated

MODIFICATIONS
Beginners: Perform each exercise for 30 seconds instead of 45. Take 30 second
rest breaks. Complete 2 rounds instead of 3.

Advanced: Increase work time to 60 seconds. Reduce rest to 10 seconds. Add a


4th round. Add jump variations to exercises.
