🌙 SLEEP — 10:00 PM to 6:00 AM

Sleep is non-negotiable. Poor sleep dramatically increases compulsive behavior the


next day. Protect it fiercely.

• Read a physical book if you cannot sleep
• Keep bedroom temperature cool — 18–20°C is optimal
• Consistent wake time even if you sleep late — do NOT sleep past 7 AM
💪 YOUR WORKOUT PLAN
Exercise is clinically the single most effective non-pharmaceutical intervention for compulsive
behavior. It floods the brain with healthy dopamine, reduces cortisol, and directly competes with
the urge cycle. You currently exercise sometimes — we are going to make it daily.

When an urge hits suddenly and strongly — do this immediately:

• Then 20 squats
• This takes less than 3 minutes and physiologically reduces arousal
• The urge will reduce significantly within 5 minutes of physical activity

🧘 YOUR MINDFULNESS PLAN


Mindfulness directly trains the prefrontal cortex — the part of the brain responsible for impulse
control. Research shows 8 weeks of consistent mindfulness practice physically changes brain
structure and significantly reduces compulsive behavior.

Pornography is the fuel that drives the cycle. Eliminating it is the single highest-impact action
you can take. Here is your technical and behavioral protocol:

Technical Barriers — Set These Up Today


• Install BlockSite or Cold Turkey on your phone and computer
• Change your router DNS to [Link] (Cloudflare family filter) — blocks adult content
network-wide
• Remove your browser history and saved passwords for any adult sites
• Set up Google SafeSearch — lock it with a password you do not remember
• Ask a trusted person to set a password on your content filters if possible

What to Do When the Urge to Search Hits


• Close the device immediately — do not negotiate with yourself
• Apply the STOP technique
• Do the emergency exercise protocol
• Text or call someone immediately — even just 'hey how are you'
• Write in your urge journal — time, trigger, what you did instead

3. Do the emergency exercise protocol — 20 push-ups, 30 jumping jacks, 20 squats
4. Call or text any person in your life — topic does not matter
5. Apply the STOP technique — breathe for 5 minutes
6. Write in your journal — describe the urge, what triggered it, what you did
