How to Use This Guide
This guide is built from the ground up for your specific situation: forward head posture,
buffalo/dowager hump, rounded shoulders, winging scapula, and mewing. Every section
connects to the others. Do not skip phases.
The logic throughout this entire guide:
• Release tight locked tissue first — MFR
• Stretch what is shortened while tissue is pliable
• Strengthen what is weak and dormant
• Integrate into whole body patterns
• Build daily habits that compound 24/7

Part 1 — Understanding Your Pattern
Why Everything Is Connected
Your issues are not separate problems. They are one collapsed postural pattern expressed in
multiple places:

Overactive — firing too much and dominating:
• SCM — pulling head forward
• Upper trapezius — elevating and rounding shoulders
• Pec major and minor — pulling shoulders forward
• Levator scapulae — pulling neck down and forward
• Suboccipitals — compressing skull base
Inhibited — switched off and barely firing:
• Deep cervical flexors — head falls forward without them
• Serratus anterior — scapula wings without it
• Lower trapezius — scapula elevates and rounds without it
• Rhomboids — shoulders round forward without them
• Thoracic extensors — upper back collapses without them
Part 2 — Myofascial Release (MFR)
The Rules — Non Negotiable
• Pressure: 6-7 out of 10. Uncomfortable but never sharp pain
• Speed: Extremely slow — 1cm per second maximum
• Duration: Minimum 60-90 seconds per spot. Less = no effect
• Breathe: Deep slow breaths throughout. Exhale = more release
• Hydration: 500ml water before, 500ml after. Non-negotiable
• Never roll directly on the spine itself
The cup release feeling — suction releasing — is fascial adhesion breaking. Two layers that
were glued together are now separate. This is real permanent structural change. When
tissue twitches or shakes during MFR it is neurogenic tremor — stored tension discharging.
Let it happen completely.
Full Body MFR Sequence — Top to Bottom
Always work top to bottom. Each release opens the chain for the next one.
Zone 1 — Suboccipitals (Base of Skull)
The epicenter of FHP. Everything radiates from here. Do this first every single session.
• Make two fists, place at the bony ridge where skull meets neck
• Lie back — let head weight sink into fists. No added pressure.
• Stay completely still. Hold and breathe. 2-3 minutes.
• After 2 min — very slowly nod yes 5 times with ball in place
• Feel the gradual melting release. Sometimes emotional — normal.
Zone 2 — SCM (Sides of Neck)
• Tilt head slightly to one side — SCM pops out as a rope
• Gently pinch between thumb and index finger
• Roll slowly top to bottom — hold tender spots 20-30 sec
• Never more than 5/10 pressure here — nerves and vessels nearby
• 60-90 seconds each side
Zone 3 — Upper Trapezius
• Tennis ball against wall at top of shoulder
• Find most tender spot — hold completely still 90 seconds
• Cross fiber: tiny horizontal strokes perpendicular to muscle
• Work from base of skull to outer shoulder
• 3 minutes each side
Zone 4 — Levator Scapulae
• Ball at top inner corner of shoulder blade — the insertion point
• Hold 90 seconds still
• Pin and stretch: reach same side arm forward and down — like reaching for floor
• Hold stretched position 30-45 seconds
• 5 sweeps per side
Zone 5 — Pec Minor (Critical for Winging Scapula)
• Ball between collarbone and front of shoulder — slightly lower and inside
• Hold 90 seconds still
• Pin and stretch: ball on chest, reach arm slowly overhead
• 5 pin and stretch movements per side
• This single release often immediately reduces scapular winging
Zone 6 — C7 / Buffalo Hump (The Main One for You)
• Tennis or lacrosse ball directly on the hump — against wall or lying down
• Hold and breathe 2 minutes — this area is dense, takes longer
• Cross fiber: tiny horizontal strokes across C7
• Chin tuck compression: perform chin tucks while ball stays on hump
• 10 slow chin tucks with ball in place — most targeted technique for hump
• 2-3 minutes total
Zone 7 — Thoracic Spine
• Ball to right of spine — NEVER on the spine itself
• Start at T1 (just below C7) — hold 90 seconds
• Move down 2cm to T2 — hold 90 seconds
• Continue down through entire thoracic spine to T12
• Rotation release: lean into ball, rotate body left and right slowly 10 times
• Both sides — 6-8 minutes total
Zone 8 — Rhomboids (Between Shoulder Blades)
• Ball between spine and shoulder blade, lying on back
• Arms crossed over chest — pulls blade away from spine
• Hold 90 seconds minimum — wait for the twitch or release
• Blade sweep: ball in rhomboid, reach arm overhead then across body
• 5-8 slow sweeps — blade rolling over ball breaks adhesions
Zone 9 — Pec Major (Front of Chest)
• Ball against wall at chest level — inside the shoulder joint
• Three positions: arm down, arm at 90 degrees, arm overhead — 90 sec each
• Pin and stretch: ball on chest, sweep arm from forward to overhead to out to side
• 5-8 slow sweeps per spot, 2-3 spots across the chest
• Both sides
Zone 10 — Jaw / Masseter
• Small ball or two fingers on the masseter — just in front of ear on cheek
• Gentle pressure only — 4/10 maximum here
• Hold 60 seconds
• Open jaw slowly while maintaining pressure — pin and stretch
• Hold open 20 seconds, close slowly, 5 reps
• Both sides
Quick Daily MFR — 10 Minutes
Zone Area Time
1 Suboccipitals — fists at skull base 2-3 min
6 C7 / Buffalo hump 2-3 min

Part 3 — Stretching
Always release (MFR) before stretching. Released fascia allows stretches to go 3-4x
deeper. Stretching cold restricted tissue is far less effective.
Cervical Flexion Stretch
• Sit upright, gently tuck chin first
• Let head drop forward — chin toward chest
• Both hands loosely on back of head — weight only, no pulling
• Hold 30-45 seconds — 2-3 rounds
Upper Trap Stretch
• Drop right ear toward right shoulder
• Right hand on left side of head — weight only, zero pulling
• Hold 45-60 seconds each side — 2 rounds
Levator Scapulae Stretch
• Turn head 45 degrees to the right
• Drop chin toward right armpit
• Right hand on back of head — gentle weight only
• Hold 30-45 seconds each side — 2 rounds
Scalene Stretch
• Drop right ear toward right shoulder
• Rotate chin slightly upward — looking up and to the left
• Feel the stretch down the left side of neck into collarbone
• Hold 30-45 seconds each side — 2 rounds
Doorway Chest Stretch — Lower Pec Fibers
• Both forearms on door frame at 90 degrees
• Lean chest gently through doorway
• Hold 45-60 seconds — 3 rounds
Doorway Chest Stretch — Upper Pec Fibers
• Arms raised higher on door frame — almost overhead
• Lean chest through doorway
• Hold 45-60 seconds — 2 rounds
Pec Minor Corner Stretch
• Stand in corner of room
• Both hands on walls at shoulder height
• Lean chest into the corner
• Hold 45-60 seconds — 3 rounds
• Most targeted pec minor stretch that exists
Thoracic Extension on Roller (Most Important)
• Foam roller horizontal across upper back
• Start at C7/T1 — just below the hump
• Support head with hands
• Think: LIFT THE STERNUM toward ceiling — not just arch back
• Hold 60-90 seconds at each level
• Move down 2cm increments through entire thoracic spine
• Arms reaching overhead deepens the stretch
• 5-8 minutes daily — not optional for your situation
Hip Flexor Stretch
• Kneeling lunge — right knee on floor
• Shift weight gently forward
• Feel stretch in front of right hip
• Hold 45-60 seconds each side — 3 rounds
• Tight hip flexors tilt the pelvis which collapses the entire chain above
Part 4 — Activation and Strengthening
Phase A — Deep Cervical Flexors
These must be activated before any upright neck work. They are dormant in FHP. SCM
dominates completely until these wake up.
Exercise 1 — Tongue Press Isometric
This is the starting point. No head movement. Pure deep chain activation.
• Lie flat, jaw completely loose, tongue fully suctioned to palate
• Press tongue to palate with maximum suction — hold 10 seconds
• Release completely. Rest 5 seconds.
• 10 reps. Feel the deep quiet bracing behind the windpipe.
• That sensation = Longus Colli activating. This is your target.
Exercise 2 — Supine Nod
The foundation of deep flexor training. Master this before chin tucks.
• Lie flat, no pillow. Jaw loose. Tongue up on palate.
• Cue: lengthen the back of the neck — not lift the head
• Back of skull floats upward 5-10mm — chin drops slightly 1cm
• Hold 10 seconds. Breathe normally throughout.
• Lower slowly. Full relaxation 5 seconds between reps.
• 2 sets of 15 reps
• SCM will still fire — that is normal. Find the DEEP center feeling alongside it.
Exercise 3 — Neck Head Lift
Progression from supine nod. Deep flexors now support head weight.
• From supine nod position — activate deep flexors first
• Entire head lifts 2-3cm off floor. No more.
• Hold 5-10 seconds. Lower extremely slowly.
• 3 sets of 8 reps
Exercise 4 — Wall Chin Tucks
• Stand with back against wall — head, upper back, lower back touching
• Tuck chin — head glides backward along wall
• Head should NOT come off wall during the movement
• Hold 10 seconds. Tongue up throughout.
• 3 sets of 20 reps. Build toward 200+ over months.
Exercise 5 — Neck Isometrics All 4 Directions
Balanced neck strength. Prevents head drifting forward under daily load.
• Forward: Palms on forehead. Push head forward. Hands resist. Hold 10 sec.
• Backward: Hands on back of head. Push back. Hands resist. Hold 10 sec.
• Right: Right palm on right temple. Push right. Hand resists. Hold 10 sec.
• Left: Left palm on left temple. Push left. Hand resists. Hold 10 sec.
• 3 rounds of all 4 directions daily
Phase B — Serratus Anterior (Fix for Winging Scapula)
Serratus anterior is the direct fix for winging scapula. It holds the blade flat against the
ribcage. Release pec minor first — it directly inhibits serratus.
Exercise 1 — Serratus Wall Slide
Most direct serratus activation exercise. Do this every day.
• Stand facing wall. Both forearms on wall, elbows at shoulder height.
• Without moving arms — push the wall away
• Feel shoulder blades spread apart and wrap around the ribcage
• Hold this protracted position 5 seconds. Release.
• 3 sets of 15 reps
Exercise 2 — Serratus Punch
• Lie on back. Arms straight up toward ceiling.
• Without bending elbows — reach one arm further toward ceiling
• Feel the shoulder blade lift off floor and wrap around ribcage
• Return and switch sides
• 3 sets of 15 each side
Exercise 3 — Bear Plank Serratus
• Plank position on hands
• Push the floor away — same cue as wall slide
• Shoulder blades spread apart — upper back domes slightly
• This is correct. Do NOT pinch shoulder blades together in plank.
• Hold 20-30 seconds. 5 rounds.
Exercise 4 — Push Up Plus
• Standard push up — at the top position
• Push further — protract scapulae with serratus
• Hold 2 seconds at top
• Lower with control — blades come together at bottom
• 3 sets of 12
Phase C — Lower Trapezius
Lower trap is the most inhibited muscle in this entire pattern. Almost always completely
switched off. Directly counteracts the upper trap that is dominating.
Exercise 1 — Prone Y
The most targeted lower trap exercise that exists.
• Lie face down. Arms in Y position — 135 degrees from spine.
• Thumbs pointing toward ceiling.
• Lift arms off floor — lead with thumbs pointing up
• Cue: pull shoulder blades toward opposite hip while lifting
• Hold 5 seconds. Lower slowly.
• 3 sets of 12. Feel it below and inside the shoulder blade.
Exercise 2 — Prone Cobra with Depression
• Lie face down. Arms by sides.
• Lift chest, arms, head off floor.
• Rotate hands — thumbs toward ceiling.
• Pull shoulder blades DOWN toward hips — not just together
• DOWN = lower trap. TOGETHER = rhomboids. You need both but focus DOWN.
• Hold 10 seconds. Lower slowly. 3 sets of 10.
Exercise 3 — Wall Slide with Depression
• Standard wall angel starting position
• Before sliding — pull shoulder blades DOWN first. Away from ears.
• Maintain this depression throughout the entire slide up and back down.
• 3 sets of 12
Exercise 4 — Prone Y-T-W
Hits all three angles of upper back in one sequence.
• Y: Arms forward and up — thumbs up — hold 3 sec — 10 reps
• T: Arms straight out to sides — thumbs up — hold 3 sec — 10 reps
• W: Arms in goalpost shape — squeeze blades — hold 3 sec — 10 reps
• 2-3 rounds daily
Phase D — Serratus + Lower Trap Integration
Exercise 1 — Band Pull Apart with Protraction
• Hold band in front at shoulder height — arms straight
• Pull band apart fully — scapulae retract — hold 2 seconds
• Return slowly — as arms come back together push slightly further forward
• Scapulae protract — serratus fires — hold 2 seconds
• Full rep = retraction then protraction
• 3 sets of 15
Exercise 2 — Doorway Rows
• Stand in doorway. Grab both sides at hip height.
• Walk feet forward — body leans back at angle
• Pull yourself toward doorway squeezing shoulder blades together AND down
• Hold 2 seconds at top. Lower slowly.
• 3 sets of 15
Part 5 — Posture Stacking
The 6 Level Stack — Bottom to Top
You cannot stack the head without fixing what it sits on first. Each level must be addressed
before the one above it. This is the exact order.

The 5 Point Micro Reset
Do this every 30 minutes throughout the day. 10 seconds. This is what actually changes the
resting default over time — 160 repetitions of correct position every day.
• Pelvis neutral?
• Sternum lifted?
• Shoulder blades back and down?
• Neck long?
• Crown reaching up?
The Kinetic Chain Reset — Full Body Stack
Stand barefoot. Build from ground up. Hold 30-60 seconds. Breathe normally.
• Feet: weight even, arches lifted, toes spread
• Knees: soft — not locked out
• Hips: neutral pelvis, slight glute activation
• Core: 20% brace — not sucked in, not pushed out
• Ribcage: sternum lifted, 360 degree expansion
• Shoulder girdle: blades down and back — back pockets
• Serratus: slight push outward — wrapping around ribcage
• Cervical spine: long neck, back of neck lengthened
• Head: crown reaching toward ceiling, chin slightly tucked
• Eyes: horizon level — not floor, not ceiling
Part 6 — Mewing and Tongue
The Core 4 — Resting Position Always
90% of mewing results come from the resting tongue posture. These 4 things must become
your default 24/7 — not something you do consciously but something your body just does.
1. Nasal Breathing
• Every breath through nose. Day and night. Non-negotiable.
• Mouth breathing makes the rest impossible.
• Mouth tape at night if you mouth breathe during sleep.
2. Lip Seal
• Lips lightly closed whenever not eating, drinking, or talking.
• Not pressed hard — not hanging open. Just gently sealed.
3. Butterfly Bite
• Teeth lightly touching at rest. Not clenched. Not apart.
• Feather light contact only.
4. Full Tongue on Palate
• Entire tongue flat against roof of mouth. Not just the tip.
• The back third is the hardest and most important.
• Cue: say K or G — feel where the back of tongue presses up. Hold that.
• Tongue suction creates a seal — the suction hold.
• Pre-activate deep cervical flexors — tongue root engages easier.
Tongue Exercises — Progressive
Tongue Chewing
Moves the maxilla forward. The most important tongue exercise.

Tongue Resistance Push
• Place clean thumb against the outside of your palate
• Push your thumb upward with your tongue
• Hold the push 5-7 seconds. Release.
• 10 reps daily — direct resistance training for tongue
Mewing + Swallowing Integration
• Get full tongue suction hold
• Without breaking suction — practice correct tongue-drive swallow
• Tongue presses UP and BACK — not forward
• Cheeks completely relaxed throughout
• 15 conscious swallows daily
Suction Hold Mewing
• Full tongue suctioned flat to palate — maximum surface area contact
• Hold 10-30 seconds while nasal breathing
• Build to longer holds over weeks
• Do not break the suction during the exhale
Hyoid and Throat Protection
The hyoid is the most sensitive structure in the mewing chain. It sits between the jaw and
Adam's apple, floating and held only by muscles. Overloading neck exercises compresses
it. Protect it.
Before and after every neck exercise session:
• Jaw drop release: let jaw fall open, tongue passive, hold 30 sec x 3
• Gentle hyoid oscillation: feather-light touch on hyoid, tiny side to side 30 sec
• Swallow and release: 5 deliberate swallows then release everything
